Default database is just a file in "data" folder, but you should NEVER use it for production. If you use MySQL or any other fully-featured database, there is plenty of information on how to back it up.
If you modified it, you should know. If you haven't modified, you don't need this step.
There is a README file with instructions. Please search before asking questions like this.

The readme file is a bunch of link that redirect to other page in that site that doesn't say too much for the newbie (like the upgranding procedure).

Well, you should avoid modifying default.xml file. You can't simply overwrite a new one with your version. You would have to re-apply your modifications. Ideally you should only be touching traccar.xml config file.
If you follow the links, there are instructions. If you have problems with instructions, you would have to be more specific with your questions.
